Why your step count matters more than your cardio
The energy you burn moving through an ordinary day dwarfs what you burn exercising — and it quietly collapses the moment you start dieting.

There is a component of your daily energy expenditure that is larger than your exercise, entirely invisible, and drops without your knowledge the moment you start eating less.
It is called NEAT — non-exercise activity thermogenesis — and understanding it explains a great deal of otherwise baffling dieting behaviour.
What it is
Your total daily energy expenditure has four parts:

Look at the last two rows. For most people, NEAT is larger than exercise — often two or three times larger. The walking to the shop, the standing at the kitchen counter, the pacing on the phone, the stairs, the fidgeting.
And the variation between individuals is enormous. Studies overfeeding people identical surpluses have found NEAT responses differing by many hundreds of calories a day. Some people unconsciously move more when overfed and gain almost nothing; others do not and gain steadily. This is a large part of what people are describing when they say someone "can eat anything".
The part that matters when dieting
NEAT is not fixed. It adapts — downward — when you restrict energy, and it does so without your awareness.
You take the lift instead of the stairs. You drive rather than walk the ten minutes. You sit through a phone call you would have paced through. You fidget less. You do the shopping in one trip. None of these register as decisions.
The magnitude is not trivial. Reductions of several hundred calories a day have been observed in restricted-energy studies. That is enough to erase a substantial part of a carefully constructed deficit.
This is the honest explanation behind a lot of "my metabolism is broken". Metabolic rate has fallen somewhat, yes — but a large share of the reduction in total expenditure is that the person is simply moving less, and cannot tell.
Why tracking steps fixes it
You cannot notice a drift you are not measuring. A step count converts an invisible variable into a visible one.
If you were averaging 9,000 steps and you are now averaging 5,500, you have lost roughly 150 to 200 calories a day without changing anything you would call behaviour. Seeing the number lets you correct it. Not seeing it means you cut food instead, which makes the underlying problem worse.
Track steps as a diet variable, not a fitness one. It is the canary.
The target
8,000 to 10,000 a day is a sensible range for most people.
The famous 10,000 figure originated in Japanese pedometer marketing in the 1960s rather than in research, which is often cited as though it discredits the number. It does not, particularly — subsequent research has found meaningful health benefits accumulating from around 7,000 to 8,000 steps a day, with mortality benefits continuing to rise and then plateauing somewhere in the region of 8,000 to 12,000 depending on age.
So the marketing number turned out to be roughly in the right area by accident. Eight thousand is a defensible target; ten is comfortably good.
Why steps beat structured cardio for fat loss
Three reasons.
They do not spike appetite the same way. Hard cardio reliably increases hunger in many people. Walking largely does not. A 400-calorie run that produces a 400-calorie appetite increase has achieved nothing; 8,000 steps spread across a day usually does not trigger the same response.
They do not compete for recovery. Walking does not fatigue you in a way that damages your lifting. Adding three hard cardio sessions to a lifting programme in a deficit frequently does.
They are sustainable. Nobody stops walking because they got bored of walking. Plenty of people abandon a running programme.
Structured cardio has its place — see the cardio article — but if you are choosing where to spend effort first, steps are the better investment.
How to add several thousand steps without finding time
The mistake is treating this as another workout to schedule. Most of the gain comes from restructuring what you already do.
- Walk during phone calls. Easily 1,000 to 2,000 steps for calls you were having anyway.
- Park further away, or get off a stop early. 500 to 1,500 a day.
- A ten-minute walk after meals. Three of those is around 3,000 steps and also blunts post-meal blood glucose.
- Take the stairs. Small, but free.
- Do errands on foot where the distance is under a mile.
- Walk while you listen to something. Podcast, audiobook, whatever makes it time you would spend anyway.
None of these require a gym, a change of clothes, or a shower afterwards. That is the point.
The measurement caveat
Phone step counts undercount, because your phone is not always on you. Wrist trackers overcount, because they register arm movement that is not walking — chopping vegetables, gesturing, driving on a rough road.
Neither is accurate in absolute terms. Both are perfectly good for the job that matters here, which is comparing you to yourself over time. If the same device says you dropped from 9,000 to 6,000, that drop is real regardless of whether either figure is exact.
Do not compare your number to someone else's on a different device. Compare this week to last week.
Standing desks, and other small levers
Standing rather than sitting burns modestly more energy — commonly estimated at something like 0.1 to 0.2 calories per minute more, which over four hours is perhaps 30 to 50 calories. Real, but small, and considerably less than standing-desk marketing implies.
The larger benefit is indirect. People who stand tend to shift weight, pace, and move more spontaneously than people who sit. The desk is not doing much on its own; the behaviour it enables is.
The same logic applies to most small interventions: taking stairs, parking further away, walking to a colleague's desk rather than messaging. Each is trivially small in isolation. The point is that they accumulate, and that the accumulation is where NEAT actually lives.
Why some people seem able to eat anything
This is the most useful practical implication of NEAT, and it dissolves a lot of unproductive comparison.
Overfeeding studies — where participants are given identical calorie surpluses under controlled conditions — find enormous variation in how much weight people gain. A significant part of that variation is NEAT: some people unconsciously increase their spontaneous movement in response to overfeeding, and some do not.
The people who "can eat anything" are frequently not defying physics. They are fidgeting, pacing, standing and moving several hundred calories a day more than the person comparing themselves to them, without either party being aware of it.
That is not a reason for despair. It is a reason to treat deliberate step targets as a genuine intervention rather than as an afterthought — you are consciously supplying what some people get automatically.
What this changes
If you are dieting and progress has stalled, before you cut calories again, look at your step average over the last fortnight against the fortnight before.
A surprising proportion of stalls resolve there. You did not break your metabolism. You stopped moving, gradually, without noticing, because that is what bodies do when you feed them less.
