Progressive overload, explained properly

The single mechanism that makes training work, the five ways to apply it, and why most people stall at the same weights for years.

Walk into any gym and you will find people who have trained consistently for years and look identical to how they looked when they started. They are not lazy — they turn up more reliably than most. They are doing the same thing at the same weights, and their bodies stopped having a reason to change some time ago.

Progressive overload is the fix, and it is the only mechanism that makes resistance training work.

The principle

Muscle adapts to demands that exceed what it is currently accustomed to. Impose a demand slightly beyond current capacity, recover, and the tissue rebuilds slightly more capable than before. Impose the same demand repeatedly and there is nothing to adapt to.

That is it. Every effective programme is a delivery system for that idea. Everything else — exercise selection, split design, tempo, rest periods — is detail arranged around it.

Five ways to progress

Adding weight is the obvious one and the one people fixate on. It is not the only one, and it is often not the right one.

1. Add weight. The most direct. Works well early on, becomes unavailable frequently as you advance, because the smallest jump on a barbell might be a 5 per cent increase.

2. Add reps. Same weight, more repetitions. 60 kg for 8 becomes 60 kg for 9. Far more granular than adding weight and available almost every session as a beginner.

3. Add sets. More total work at the same weight and reps. Three sets becomes four. Useful, but has a ceiling — beyond a point more volume produces more fatigue rather than more adaptation.

4. Improve the quality. A deeper squat, a controlled lowering phase instead of a drop, no bounce off the chest, a full lockout. This is genuine progression even when the number on the bar has not moved, and it is the one people cheat on most.

5. Reduce rest. Same work in less time. Best used sparingly for conditioning; it will limit how heavy you can go, so it is a poor primary driver for strength or size.

Double progression: the method that actually works

Adding weight every week works for a few months and then stops. Double progression solves this and is what most well-run programmes use.

Pick a rep range. Say 8 to 12.

  • Start at a weight you can do for 3 sets of 8.
  • Each week, add reps: 3×9, then 3×10, then 3×11, then 3×12.
  • When you hit 3×12, add the smallest available weight increase.
  • That drops you back to around 3×8. Begin again.

Now you have something to progress every week rather than only when a full 5 kg jump becomes possible. On a bench press progressing 2.5 kg every six weeks, that is 20 kg a year — an enormous change for an intermediate lifter.

Why writing it down is not optional

Without a record, you are relying on memory to tell you what you did last time, and memory reliably resolves in favour of the weight that feels comfortable.

A notebook, a phone app, anything. Exercise, weight, sets, reps. Ten seconds per set. The people who progress consistently over years are, almost without exception, the people who track. It is not a coincidence and it is not discipline — it is that they have the information required to make the next session slightly harder.

When the weight stops going up

It will. Progress is fast in the first year, slower in the second, and by the third you are fighting for small increments. This is normal and not a sign of failure.

Work through this in order:

Are you actually eating enough? You cannot build much tissue in a large calorie deficit. If you are dieting, maintaining your numbers is the goal, not adding to them.

Are you sleeping? Adaptation happens during recovery. Chronic short sleep reduces training performance, and there is no programming fix for it.

Have you been progressing too aggressively? Adding weight every session eventually outruns your ability to recover. You end up grinding heavy sets in a fatigued state, which feels productive and is not.

Is your technique drifting? Ranges of motion quietly shorten as weights climb. A squat that has become two inches shallower is not the same exercise, and the "progress" is partly illusory.

Try a deload. One week at roughly 60 per cent of usual volume — same weights, half the sets, or same sets at a lighter load. Many stalls are accumulated fatigue rather than a genuine ceiling, and a light week often produces an immediate jump.

Then change something. Swap the exercise for a close variant — incline press for flat bench, front squat for back squat. A fresh movement gives you room to progress again while training the same pattern.

The trap of adding volume forever

The instinctive response to a stall is to do more. More sets, more exercises, more days.

Volume does drive growth, but the relationship is not linear and it inverts. Past your capacity to recover, more work produces more fatigue and less adaptation — you feel like you are training harder while progressing more slowly.

If your sessions have crept past 75 to 90 minutes, or you are training six days a week and feel permanently flat, more volume is not the answer. Do less, better, and let recovery catch up.

Progressing when the weight cannot

Some situations do not permit adding load — bodyweight training, dumbbells that jump in 4 kg increments, minimal equipment at home.

The other levers still work. More reps. More sets. Harder variations: push-up to feet-elevated push-up to one-arm progression. Slower lowering phases. Less rest. Pauses at the hardest point of the movement.

The principle does not require a barbell. It requires the demand to increase.

How close to failure should you train?

Close enough to matter, far enough to recover.

The practical answer for most sets is one to three reps in reserve — you stop when you could have managed one to three more with good form. This captures most of the growth stimulus while limiting the fatigue cost, and it lets you train the same muscle again within 48 hours.

Training every set to absolute failure is not more effective in proportion to how much harder it feels. It accumulates fatigue quickly, degrades technique, and reduces the total quality volume you can perform across a week.

The exception is isolation work on machines, where failure is safe and the systemic fatigue cost is low. Taking a leg extension or a cable curl to failure is fine. Taking a heavy squat to failure regularly is not.

Learning to judge reps in reserve takes practice, and most people underestimate how many they had left. If you are unsure, occasionally take a set to genuine failure on a safe exercise purely to calibrate what it actually feels like.

Deloads: when and how

A deload is a planned week of reduced training stress, and it exists because fatigue accumulates faster than most people notice.

When: every six to twelve weeks for most people, or whenever performance has been flat or declining for two consecutive weeks despite adequate sleep and food.

How: keep the same exercises and the same weights, and cut the number of sets roughly in half. Alternatively keep the sets and reduce the load to around 60 per cent. Keeping the weight and cutting volume is generally the better option, since it maintains the neural pattern of heavy lifting.

People routinely skip deloads because they feel like lost progress. They are not — a large proportion of apparent plateaus resolve immediately after one, which suggests the ceiling was fatigue rather than capacity.

The uncomfortable summary

Most people do not stall because their programme is wrong. They stall because they never made it harder.

The programme is not the variable that matters most. Turning up, recording what you did, and doing slightly more than last time is the entire mechanism — and it works with almost any sensible exercise selection.
