How to train abs, and what it does and doesn't do

Ab training builds the muscle. It does not remove the fat covering it. Both halves of that sentence matter.

Two things are true at once, and most content only tells you one of them.

Ab training does not burn abdominal fat. And ab training is still worth doing.

People who learn the first half stop training abs entirely. People who only know the second half do a thousand crunches and wonder why nothing happens. The useful position is holding both.

The myth, dealt with properly

Spot reduction — the idea that working a muscle burns the fat sitting on top of it — does not work. This has been tested directly and repeatedly. Studies have had participants train one limb only and compared fat loss between limbs; the trained limb does not preferentially lose fat.

The mechanism is straightforward. Fat is mobilised from stores across the body via the bloodstream and oxidised wherever energy is needed. Where it comes from is determined largely by genetics, sex and hormones, not by which muscle is sore.

For most people the abdomen is among the last places to lean out, which is why the final few kilos feel like they take as long as the first fifteen.

And the energy cost is trivial. A thousand crunches burns roughly the calories in a banana. As a fat-loss tool, ab training is close to worthless.

Why train them anyway

Because a thicker muscle is more visible at the same body fat. The rectus abdominis is a muscle like any other and it hypertrophies in response to resistance. Two people at 12 per cent body fat can look quite different depending on how much muscle is there to see. Training abs does not reveal them, but it determines what is revealed.

Because they do a real job. Your trunk resists movement — it stops your spine flexing, extending and rotating under load. That capability transfers directly to squatting, deadlifting, carrying and almost every athletic action. A weak trunk is a limiting factor on heavy compound lifts long before it is a cosmetic issue.

Because most people's are genuinely undertrained. Compound lifts train the trunk isometrically, which is useful but not sufficient. The muscle responds to direct work.

Train them like a muscle, not like cardio

This is where most people go wrong. Sets of fifty bodyweight crunches to burn.

You would not train your chest with sets of fifty press-ups and expect growth. Abs are no different. They respond to progressive resistance in a moderate rep range, same as anything else.

That means adding load — a plate, a cable, a dumbbell — and working in the 8 to 15 rep range, close enough to failure to matter. If you can do 30 reps of something, it is not building much.

Three exercises, two or three times a week

Pick one from each category. Three sets each.

1. Something that flexes the spine under load

  • Cable crunch — kneeling, rope behind the head, curl the ribcage toward the pelvis. The best single ab exercise available in most gyms because the resistance is adjustable in small increments. Curl the spine; do not hinge at the hips.
  • Weighted crunch — plate held on the chest, small range, controlled.

3 sets of 10–15.

2. Something that raises the legs against the trunk

  • Hanging leg raise — hardest version, and the target. Legs straight, controlled, no swing.
  • Hanging knee raise — the progression toward it.
  • Lying leg raise — the accessible starting point.

3 sets of 8–15. The rule here is no momentum. A slow knee raise beats a fast leg raise driven by swing every time.

3. Something that resists movement rather than creating it

  • Ab wheel rollout — from the knees first, then standing when you can control it.
  • Hollow body hold — harder than it looks, done properly.
  • Suitcase carry — heavy dumbbell in one hand, walk without leaning. Trains the obliques and the deep trunk under real load.
  • Plank — fine, but progress it with load or a harder variation. Adding time past a minute stops being useful.

3 sets, 8–12 reps or 30–45 seconds.

What about obliques and the "V"

Obliques get trained by anti-rotation and side-flexion work — suitcase carries, Pallof presses, side planks. Worth including.

There is a persistent worry that oblique training makes the waist wider. In practice, at natural training volumes, the effect is not something people notice. Waist measurement is driven by body fat and by underlying skeletal structure far more than by oblique thickness.

The "V" at the lower abdomen is the inguinal ligament over the tendinous inscriptions, and how visible it is comes down to body fat and genetics. No exercise creates it.

The four-pack question

Whether you have four, six, eight or an asymmetric arrangement is determined by the tendinous inscriptions — the connective tissue bands crossing the rectus abdominis. Their number and alignment are genetic and fixed.

If you have four visible blocks and expect six at lower body fat, you may be disappointed. That is anatomy, not training.

Why your abs might not show at a low body fat

Occasionally someone gets genuinely lean and finds the definition still is not there. Three usual explanations.

The muscle is underdeveloped. If the rectus abdominis has never been trained with resistance, there may simply be little to see. This is the most common cause and the most fixable.

Water retention. High stress, poor sleep, a very high sodium intake or a recent large refeed can obscure definition that is otherwise present. It resolves within days.

Bloating and digestion. Distension from a high-fibre meal, food intolerance, or simply a full digestive tract will hide the lower abdomen entirely. This is why people look leaner first thing in the morning.

The fourth possibility, worth stating plainly: you may not be as lean as you think. Visual body-fat estimation is unreliable and most people place themselves several points leaner than they are.

Breathing and bracing

Something that matters more than any exercise selection, and is almost never taught.

To brace properly, take a breath into your abdomen rather than your chest, then tighten as though you are about to be pushed. That creates intra-abdominal pressure, which stabilises the spine under load. It is what makes heavy squats and deadlifts safe, and it is a trainable skill.

The common error is sucking the stomach in, which does the opposite — it reduces pressure and leaves the spine less supported. Bracing is outward, not inward.

Practising this on ordinary sets teaches your trunk to do its actual job, and it transfers to every heavy lift you perform. It is also a useful reason to do carries, which force the pattern under load without you having to think about it.

Where this actually sits

If your goal is visible abs, the order of importance is:

  1. Calorie deficit, sustained long enough to reach the required body fat
  2. Adequate protein and resistance training to keep muscle while you do it
  3. Direct ab training, so there is something worth seeing

Three is real but it is third. Someone doing only ab work will not get there. Someone doing one and two but skipping three will get there and look flatter than they could have.

The mistake is not doing ab work. It is doing ab work instead of the first two.
