How to keep muscle while losing fat
You will lose some. The variables that decide how much are entirely within your control, and most people get three of the four wrong.

Weight loss and fat loss are not the same thing, and the gap between them decides whether you end up lean or merely smaller.
Lose 12 kg where 10 is fat, and you look transformed. Lose the same 12 kg where 7 is fat and 5 is lean tissue, and you weigh the same, look softer, are weaker, and burn fewer calories at rest — which makes the weight easier to regain.
Four things determine which of those you get. Most people get one of them right.
Lever one: do not cut too hard
This is the biggest and the most commonly broken.
The size of your deficit is the strongest determinant of how much lean tissue you lose. A moderate deficit — around 20 to 25 per cent below maintenance, producing roughly 0.5 to 1 per cent of bodyweight lost per week — allows your body to draw predominantly on fat.
Push to 40 per cent and the equation shifts. Your body cannot mobilise fat fast enough to cover an extreme shortfall, so it takes more from muscle. You lose faster on the scale and worse in composition.
There is a further complication: the leaner you already are, the more careful you must be. Someone at 30 per cent body fat has enormous fat reserves and tolerates an aggressive deficit reasonably well. Someone at 12 per cent has little to draw on, and the same deficit takes a much larger share from lean mass.
Rule of thumb: the leaner you get, the slower you should go. Start a diet at 1 per cent bodyweight per week if you have a lot to lose; finish it at 0.5 per cent or less.
Lever two: keep lifting heavy
Resistance training is the signal that tells your body the muscle is being used and should be retained. Remove the signal and there is no reason to keep expensive tissue during an energy shortage.
Two specific mistakes here.
Switching to light weights and high reps. There is a widespread belief that heavy lifting is for bulking and light work "tones" during a cut. It is backwards. Mechanical tension is the retention signal. Dropping the weight removes precisely the stimulus you need.
Replacing lifting with cardio. Understandable — cardio feels like the fat-loss activity — and it removes the only thing protecting your muscle.
Keep the weights as heavy as you can manage with good technique. If you have to reduce something because recovery is compromised, reduce sets, not load. Cut a four-set exercise to three. Do not cut 80 kg to 50 kg.
Expect your numbers to stall or dip slightly in a deficit. That is normal. Holding roughly steady is a successful outcome.
Lever three: protein, high and consistent
Covered in detail elsewhere, but it belongs here because a deficit is exactly when it matters most.
1.6 to 2.2 g per kilogram of bodyweight, and lean toward the upper end when the deficit is larger or you are already fairly lean.
In an energy shortage your body is actively looking for tissue to break down for amino acids. Adequate dietary protein supplies those amino acids from your plate rather than your legs.
This is the cheapest of the four levers and the one requiring the least suffering. It is simply eating differently, not eating less.
Lever four: sleep
The one people dismiss, and the evidence here is unusually pointed.
A well-known controlled trial put participants on identical calorie deficits and varied only sleep — 8.5 hours versus 5.5. Both groups lost similar total weight. The composition differed sharply: the sleep-restricted group lost considerably more of their weight as lean mass and less as fat.
Same diet, same deficit, materially worse outcome, from sleep alone.
Short sleep also raises ghrelin and lowers leptin, so you are hungrier on less food, and it reduces training performance, which weakens lever two.
Seven to nine hours. It is not a wellness platitude in this context; it is one of the four things that decides what you lose.
What you cannot control
Training age. A beginner can gain muscle while losing fat — "recomposition" — because the training stimulus is novel enough to drive growth despite the deficit. Someone with five years of training behind them generally cannot, and should aim to retain rather than gain.
How lean you already are. Discussed above. The last stretch is genuinely harder and the margin for error is smaller.
Genetics and age. Muscle retention becomes somewhat harder with age, which is an argument for higher protein and continued heavy training as you get older, not for giving up on either.
How to know whether it is working
The scale alone will not tell you. It reports total mass and says nothing about composition.
Better signals, in rough order of usefulness:
Your strength. The most practical proxy available. If your lifts are roughly holding while your weight falls, you are keeping muscle. If they are collapsing, you are not.
Waist measurement alongside weight. If the waist is shrinking faster than bodyweight, composition is moving the right way.
Photographs, monthly, same light and pose. More informative than the scale and less flattering than the mirror.
DEXA or a decent body composition scan, if you want numbers. Useful for tracking change over time; less reliable for a single absolute figure than the readout suggests. Consumer bioimpedance scales are not accurate enough for this purpose.
Refeeds and diet breaks
Two related tools that help with muscle retention over a long diet, often confused with each other.
A refeed is a single day, or occasionally two, at maintenance calories with the additional energy coming mostly from carbohydrate. Its main practical effects are restoring muscle glycogen and improving training performance for the sessions that follow. There is a popular claim that refeeds meaningfully restore leptin and metabolic rate; the evidence for a lasting effect from a single day is weak, so treat the performance benefit as the real reason.
A diet break is longer — typically two weeks at maintenance — and does more. It restores glycogen, gives training quality a proper reset, reduces the psychological load of continuous restriction, and appears to improve overall adherence across a long diet.
For a diet running beyond twelve weeks, planning a two-week break somewhere in the middle is usually a better decision than pushing straight through. The scale will rise a kilo or two on water and glycogen; that is expected and reverses quickly.
Training frequency during a cut
Recovery capacity falls in a deficit, which creates a tension: you need the training stimulus to retain muscle, but you can absorb less of it.
The resolution is to hold frequency and load, and reduce volume. Three full-body sessions a week is a good structure in a deficit precisely because it hits each muscle group often — frequency maintains the retention signal — while allowing the total number of sets per session to come down.
What tends to fail is keeping a high-volume programme designed for a surplus and simply eating less. That produces accumulating fatigue, declining performance, and eventually the muscle loss you were trying to avoid.
The four, together
Moderate deficit. Keep lifting heavy. Protein high. Sleep seven to nine hours.
Get all four right and you will lose overwhelmingly fat. Get the deficit and protein right but train badly and sleep poorly, and you will lose a meaningful amount of muscle and wonder why you look softer at a lower weight than you expected.
