Recovery: what works and what is sold to you
Sleep and food do almost all of it. The recovery industry sells the remaining few per cent at a considerable markup.

Recovery has become a product category. Compression boots, cryotherapy chambers, massage guns, infrared saunas, percussion devices, recovery drinks.
Almost all of the actual recovering is done by three things that cost nothing.
The three that matter
Sleep. This is where adaptation happens. Growth hormone release concentrates in deep sleep, tissue repair is prioritised, and the central nervous system recovers. Seven to nine hours. Nothing on the market substitutes for it, and no recovery protocol compensates for its absence.
Food, particularly enough total energy and protein. Repair requires materials. Chronic under-eating means chronic under-recovering, which is why people in aggressive deficits feel permanently beaten up. Protein at 1.6 to 2.2 g/kg, and enough carbohydrate to refill muscle glycogen.
Time, and appropriate training load. Muscle needs roughly 24 to 72 hours between hard sessions for the same muscle group, depending on how hard and how trained you are. Most recovery problems are actually programming problems — too much volume, too often, with too little variation in intensity.
Get those three right and you have captured the overwhelming majority of what is available. Everything below is optimising the remainder.
Soreness is not a measure of anything
Delayed onset muscle soreness peaks 24 to 48 hours after training and is caused primarily by unaccustomed eccentric loading — the lowering phase of movements, especially new ones.
It is a marker of novelty, not of effectiveness. A session that leaves you crippled is usually one you were not adapted to, not one that produced more growth. Experienced lifters get sore rarely and progress steadily; the two are not in conflict.
Chasing soreness by constantly changing exercises actively works against progressive overload, because you can never track improvement on a movement you keep replacing.
The recovery products, honestly
Ice baths and cold water immersion. Genuinely reduce soreness. Also blunt the muscle-building adaptation to resistance training when used regularly straight after lifting — multiple studies have found reduced hypertrophy and strength gains in the cold-exposure groups. The inflammation you are suppressing is part of the signal.
Useful when performance tomorrow matters more than adaptation — tournaments, competition days, back-to-back events. Counterproductive as a routine post-lifting habit. If you like cold water for how it makes you feel, keep it well away from your training sessions.
Massage guns. Modest, short-lived reductions in perceived soreness and some acute improvement in range of motion. No meaningful effect on the underlying recovery process. Pleasant, cheap enough, harmless. Not doing what the marketing implies.
Compression garments and boots. Small effects on perceived soreness in some studies. The evidence for actual recovery of function is weak. Very expensive per unit of benefit.
Sauna. The most interesting of these. Reasonable evidence for cardiovascular benefit from regular use, and some for heat acclimation improving endurance performance. As a recovery intervention specifically, the evidence is thinner. Worth doing for the cardiovascular association more than for muscle recovery.
Stretching. Does not prevent soreness and does not prevent injury, despite decades of belief. Static stretching before training temporarily reduces force production, so it belongs after, not before. Useful if you specifically want more range of motion; not a recovery tool.
Foam rolling. Small acute increases in range of motion and a modest reduction in perceived soreness. Does not "release fascia" or "break up adhesions" — the mechanism is almost certainly neural rather than mechanical. Cheap and pleasant.
Active recovery. Light movement on rest days — walking, easy cycling — genuinely does help, likely via blood flow and simply by not adding fatigue. Free, and among the more evidence-supported items here.
Warming up, properly
The one pre-training practice with a real case behind it.
Raise tissue temperature with five to ten minutes of light cardio, move the joints you are about to load through their range, then do progressively heavier sets of the actual movement. Two or three ramp-up sets before your working weight.
That is it. It improves performance on the first working set and it is where injury prevention actually lives — not in static stretching.
Overtraining versus under-recovering
True overtraining syndrome is rare and takes months of extreme load to develop. Most people who think they are overtrained are under-recovered, which is a different and far more fixable problem.
Signals worth acting on:
- Performance declining across several sessions rather than one bad day
- Resting heart rate elevated for several days
- Sleep worsening despite adequate opportunity
- Persistent low motivation for training you normally enjoy
- Recurring minor injuries and niggles
- Getting ill more often than usual
The response is not a supplement. It is a deload — one week at roughly half the usual volume, same weights — plus more sleep and, frequently, more food. Most cases resolve within a fortnight.
Where the money is better spent
If you were going to buy a recovery device, the alternatives that would do more:
- A better mattress or blackout blinds, if sleep is compromised
- More protein
- A gym membership somewhere closer, so you attend more consistently
- Coaching to fix the technique that is causing the niggle
The recovery industry exists because buying something feels like doing something. Sleeping an extra hour does not feel like an intervention, which is exactly why it is undervalued — and it is doing more than all of the above combined.
Rest days: complete or active?
Active, in almost all cases.
Complete inactivity does not accelerate recovery, and light movement appears to help modestly — most likely through increased blood flow and simply through not adding fatigue. A walk, an easy cycle, some mobility work, playing with your children. Anything that raises circulation without creating a training stress.
The exception is genuine exhaustion or illness, where actual rest is what is required. There is a meaningful difference between an easy day and a day where your body needs to be left alone.
How many rest days depends on training load rather than on a rule. Three hard full-body sessions a week leaves four days for walking, other activity, or nothing much. That is a sustainable structure for most people indefinitely.
Nutrition around training, briefly
Less complicated than the supplement industry needs it to be.
Before: something containing carbohydrate, one to three hours ahead, if you train better with food in you. Some people prefer training fasted and perform fine. Neither choice materially affects long-term outcomes.
During: water. For sessions under about ninety minutes, nothing else is required.
After: a meal containing protein and carbohydrate, at some point in the next few hours. The "anabolic window" requiring immediate post-workout protein has not held up — total daily intake is what matters, and the window, insofar as it exists, is measured in hours rather than minutes.
If you trained fasted, eating relatively soon afterwards is more sensible, simply because the gap since your last protein intake is longer. That is the extent of the timing nuance most people need.
The summary
Sleep seven to nine hours. Eat enough, with enough protein. Do not train harder than you can recover from. Walk on rest days. Warm up before you lift.
Everything else is worth a few per cent, and some of it — routine cold plunging after lifting — is actively costing you the adaptation you trained for.
