Alcohol: an honest look at what it costs

Alcohol is not uniquely fattening, and it is not forbidden. Knowing what it actually costs lets you decide what you are happy to spend.

Most advice about alcohol and fitness is either "never drink" or "it's fine in moderation", and neither tells you anything useful. The useful version is an accounting exercise: here is what it costs, in four separate currencies, so you can decide what you are willing to spend.

Cost one: the calories

Alcohol contains 7 calories per gram — closer to fat (9) than to protein or carbohydrate (4). It also arrives with mixers, and it does not make you full.

Four pints is roughly 900 calories. That is not a snack; for many people it is close to a third of a day's intake, and it produces no satiety at all.

The single largest improvement available to most drinkers is switching to spirits with a zero-calorie mixer. Same alcohol, roughly a third of the calories.

Cost two: what you eat afterwards

This is usually larger than the drinks themselves and almost never counted.

Alcohol lowers inhibition and increases appetite, particularly for calorie-dense food. The late-night takeaway is not a failure of character; it is a predictable pharmacological effect meeting a food environment designed for exactly that moment.

A night out might be 900 calories of drink and 1,200 calories of food you would not otherwise have eaten. The food is the bigger number, and it is the one people forget when they calculate whether they can afford the evening.

The practical fix is boring and effective: eat properly before you go out, particularly protein. Arriving fed changes the arithmetic considerably.

Cost three: sleep

Alcohol makes you fall asleep faster and sleep worse. This is well established and it is the cost most people are least aware of.

It suppresses REM sleep in the first half of the night, then produces a rebound and fragmented waking in the second half as it is metabolised. You spend eight hours in bed and get a meaningfully worse night than you would have sober. Heart rate stays elevated, and if you wear anything that tracks recovery, the effect is usually obvious in the data.

That matters here because poor sleep raises appetite the following day, lowers training quality, and — over a sustained deficit — shifts a greater share of weight lost from fat toward muscle. The drink costs you calories on the night and makes the next day harder.

Cost four: recovery and muscle protein synthesis

Heavy drinking after training does blunt muscle protein synthesis. The most-cited work found meaningful suppression at roughly 1.5 g of alcohol per kilogram of bodyweight — for an 80 kg person, around 120 g, which is about eight or nine drinks.

That is a genuinely heavy session. A drink or two after training is not doing what the headlines imply. But a heavy night, repeated weekly, is a real drag on training adaptation over months.

What alcohol does not do

It does not "turn straight to fat" by some special pathway. Your body prioritises clearing it — alcohol cannot be stored, so it is oxidised first — which means fat oxidation is temporarily suppressed while it is being processed. The net effect on body composition still comes down to total energy balance across the week.

There is also no evidence for a "beer belly" mechanism specific to beer. Beer is associated with abdominal fat because beer is drunk in pints, in volume, alongside food. The mechanism is calories, not the beverage.

How to drink without derailing

Decide the number before you go. Not a limit you will negotiate with later — a number chosen while sober. The single most effective intervention available.

Spirits with a zero-calorie mixer. Roughly a third of the calories of beer or wine for the same alcohol.

Alternate with water. Slows the rate, reduces the total, and improves the next morning materially.

Eat before, not after. Protein-forward. The meal you eat at 7pm costs far less than the one you eat at 1am.

Keep it away from your hardest training. If you have one session a week you care about, do not drink heavily the night before or immediately after it.

Do not compensate the next day. Skipping meals to "make up for it" leads to overeating by evening. Return to your normal intake and let the weekly average absorb it.

The frequency question

One or two nights a week, moderately, is compatible with getting lean. It shows up as a slightly slower rate of progress, not as a wall.

Three or four nights a week is not compatible with it, not primarily because of the calories but because of the compounding sleep debt and the food that comes with it. At that frequency it is not an occasional cost; it is a structural feature of your week that will decide the outcome.

If you are drinking most days and finding it hard to reduce, that is worth taking seriously on its own terms, separately from any fitness goal. The UK guidance is no more than 14 units a week spread over three or more days, and it is worth knowing where you sit against that.

Units, and what the guidance actually says

The UK Chief Medical Officers' guidance is no more than 14 units a week for both men and women, spread over three or more days, with several drink-free days.

Fourteen units is roughly six pints of average-strength beer, or six medium glasses of wine, across a whole week. Most people who consider themselves moderate drinkers are surprised by how low that is in practice.

A unit is 10 ml of pure alcohol. A pint of 4% beer is about 2.3 units; a large 250 ml glass of 13% wine is about 3.3. Two large glasses of wine on four evenings is already over the weekly guidance.

The guidance is framed around long-term health risk rather than body composition, and it is worth knowing separately from any fitness goal.

Drinking and training the next day

Training the day after drinking is generally fine and often useful, with two caveats.

You will be dehydrated, since alcohol suppresses vasopressin and increases urine output. Drink more water than usual before training, and expect performance to be down somewhat regardless.

And do not treat the session as compensation. A punishing workout the morning after establishes a relationship between drinking and penance that tends to go badly over time, and it does not offset the calories in any case. Train normally, or train slightly lighter, and move on.

If you are drinking heavily enough that next-day training is regularly compromised, that is information about the frequency rather than about the training.

The honest summary

Alcohol is not uniquely fattening and it is not forbidden. It is expensive across four separate accounts — calories, disinhibition, sleep and recovery — and the sleep cost is the one people systematically underestimate.

Most people, told this clearly, do not stop drinking. They drink somewhat less, drink spirits instead of pints, eat beforehand, and stop treating the following day as a write-off. That adjustment is worth more over a year than any amount of guilt.
